  • Prescription (in-season): 2–3 sets of 5–6 reps, tempo 3–4s down, assisted return. Rest 90–120s. Perform twice weekly on non-match days or after light sessions.
  • Progression: Reduce partner assistance gradually (less push on return), then increase reps to 8 before moving to full eccentrics. If painful, regress to single-leg slides or Romanian deadlift with light band.
  • Coaching cues: "Control the fall," "long lean — feel hamstrings fight," keep hips neutral and avoid trunk collapse.
  • Drill 2 — 10–30m resisted sprints with short elastic (high-speed tolerance)

    Why: Centres need to tolerate high-speed exposure without excessive eccentric overload later in the week. Short-band resisted sprints (10–30m) improve horizontal force production without the heavy eccentric cost of long sprint volumes. They help muscle–tendon units adapt to force at speed.

  • Setup: Use a light loop band (mini-band or long tubing anchored to a partner/goal post). Attach to waist harness or belt. Sprint 10–30m with strong drive phase, maintain upright finish.
  • Prescription (in-season): 4–6 reps of 10–20m for speed reactivity sessions, or 3–4 reps of 30m for top-speed exposure. Full recovery between reps (90–150s). Limit to one session per week for players with recent soft-tissue history; otherwise twice weekly light dose.
  • Progression: Reduce band assistance or increase distance. Once comfortable, replace one resisted rep with an unresisted 30m to check top-speed carryover.
  • Coaching cues: "Drive through the hips," "short and powerful first steps, build into sprint," maintain relaxed shoulders.
  • Drill 3 — 3-step deceleration + half-squat catch (decel mechanics under load)

    Why: Many relapses come from poor deceleration technique — centres braking late or with poor posture after contact. This drill blends fast approach steps with a controlled multi-planar deceleration into a half-squat, training eccentric quadriceps, glutes and adductors to absorb force safely.

  • Setup: 10–15m approach. On coach/partner signal, perform three quick steps into a hard deceleration over 2–3m, finishing in a controlled half-squat for 2–3s. Add a light side-step or 45° turn after the catch to replicate cutting.
  • Prescription (in-season): 3–4 sets of 4–6 reps. Keep intensity high for approach but emphasise quality of catch. Rest 60–90s between reps. Can be done twice weekly.
  • Progression: Add a light pad contact into the catch (practice absorbing contact). Increase angle of redirection (60–90°) to challenge adductors. Use timed ladder or cone to add cognitive demand.
  • Coaching cues: "Low hips, hip-back, chest up," "soft knees on catch," "absorb with glutes and quads, not the lower back."

  • Reactive strength and pain: quick single-leg hop test or 10m sprint asymmetry check after sessions.
  • RPE and jump height where available (force plate or jump mat).
  • If soreness is >5/10 or sprint asymmetry >10% I back off the high-speed work for 48–72 hours and substitute low-load maintenance (band RDLs, submaximal decels). Small changes in volume — a single omitted resisted sprint — often prevent relapse and keep availability high.

    Useful kit and recovery pairings

    These drills require minimal gear: a mat, loop band, small harness or partner, and cones. A few optional items I recommend:

  • Mini resistance bands (Fabric or latex) — for resisted sprints and RDL progressions.
  • Foam roller and massage ball — for quick self-management after sessions.
  • Percussive device (Theragun-style) — useful for acute muscle tightness control, not a substitute for load management.
  • Pair sessions with targeted recovery: 6–10 minutes of soft tissue work, contrast showers if available, and prioritised sleep. Nutrition matters — ensure players hit protein targets (20–30g per recovery meal) to support repair.

    Common pitfalls and coaching tips

    I've seen teams sabotage progress by either overloading drills or performing them without clear coaching points. Avoid these errors:

  • Doing Nordics to exhaustion — this raises fatigue and risk. Keep reps controlled.
  • Using heavy resistance for sprints — keep band tension light to preserve top-speed mechanics.
  • Neglecting the catch mechanics — deceleration is a skill; rehearse low-intensity first.
  • Finally, communicate with the player. Players who understand the purpose of each drill and see how it reduces re-injury buy in and adhere better. I always show video of improved movement patterns across weeks — simple feedback builds confidence and compliance.
